A 12-week workout plan is a comprehensive training cycle that gives you three complete 4-week mesocycles, each with its own progression and deload phase. Twelve weeks is enough time to see real, measurable changes in both strength and body composition when combined with consistent nutrition.
How is the 12-week cycle structured?
The plan uses a 4-day upper/lower split: Monday handles pressing and triceps, Tuesday covers squats and posterior chain, Thursday focuses on pulling and biceps, and Friday centres on deadlifts and accessory leg work. Every major muscle group is trained twice weekly across the four sessions.
How should I progress through the 12 weeks?
Structure each 4-week block with weeks 1-3 progressively increasing load and week 4 as a deload at reduced volume. Begin the next block with slightly heavier starting weights. This periodised approach prevents plateaus and reduces injury risk across the full 12-week training cycle.
